WOD Brief:

Back to the barbell today first with HEAVY front squats and second with moderately heavy/higher rep sumo deadlifts. As the reps decrease with the front squats, we add on the weight…the last single today should be upwards of 90% without failing. Why we wave load: Wave loading is a training technique that is beneficial at increasing strength and power in athletes at higher loads. When done sparingly(in our case 1x week), wave loading may lead to maximal force output and neuromuscular activation, allowing for enhanced training outcomes. I.e. GAINS! A good goal percentage wise to strive for today, noticing the second wave is slightly heavier than the first:

First Wave: Set 1: 80% Set 2: 85% Set 3: 90%

Second Wave: Set 4: 82.5% Set 5: 87.5% Set 6: 92.5%

The metcon today is significally shorter than yesterday’s amrap, but not at all easier. Intensity, speed and power is what we are training today…a simply 12 minute amrap of toes to bar, weighted box step overs and 400m max effort runs are on the menu today. Let’s hit it hard today, and come back this evening to play hard at the holiday gathering.

Brief:

Long workout jam session today! Taking a day away from the barbell, spending time moving well, moving hard and working on our aerobic capacity. The couplet is simple, rowing and kettle bell snatches. Kettlebell snatches are not something we can to train often so let’s talk a little on form.

  1. The snatch is not a big swing. If you try to get the bell overhead with a straight arm you’re going to hurt yourself. The bell must stay close to your body.
  2. The arm position for much of the snatch is a broken arm, with the elbow leading on the way up.
  3. Kettle bells are good for some things and not so good for others. High repetition ballistics is one of the things they’re really good for.Even a moderate weight adds up to a significant workload very quickly. Twenty snatches on the minute with a 24kg bell adds up to 2400kg of load overhead in five minutes. There are not many activities you can do that will allow you to work so hard. This makes the kettle bell snatch a great choice for adding conditioning while simultaneously strengthening the body(this is our why).
  4. Don’t rush it, it’s a new movement, and one that requires some focus to learn, but once you get it, you get it!

WOD Brief:

We are in week five of our snatch balance/overhead squat work…today the intent is to work up to 5++ pounds heavier than last week with perfect form. Secondly we work two different positions, reinforcing speeeeeed under the bar! The high hang snatch leaves you very little time to get under the bar, thus keeping the bar close, the shrug hard and the jump powerful are all imperative here. Spend several minutes reinforcing technique and then build to something heavy but excellent in form. Heavy high hang snatches are a great developer of speed under the barbell.  We all have a weight limit on how much weight we can lift with our arms.  Once limit is reached, we have to learn how to pull our body down under the bar if we don’t want to be stuck doing the same weight for the rest of our lives.  Be vicious, be fast and go!

Today’s wod is all about intensity, and again…vicious speed! We have two six minute couplets of double unders+OHS in amrap one and dubs+power snatches in amrap two. Minimize transitions and do not blow yourself up in the first two minutes.

WOD Brief:

Not a barbell insight today, time to get our sweat on, our heart rates high and move like the wind! Grab a partner, split up the ski-ing and the burpee reps however you so choose, but sprint pace is the intent here. The ski portion stays the same for the duration of the amrap with the burpees increasing by two reps after each 400m ski. Spend some time reviewing your ski technique, and plan to hit it hard. Following the wod will we get summertime fine with a core tabata of hollow holds superman holds. Static holds, as simple as they sound are hard but extremely useful exercises to build full core strength and stability.

WOD Brief:

Happy Monday, athletes! Starting off the week with some clean technique work, power cleans n’ jerks and a blast from the past met-con! The tall clean is an accessory/primer exercise to increase speed, technique, and confidence getting under our cleans. The intent today is to keep the weight light here and perfect technique best we are able. After we do three sets of three with the cleans, we work to a heavy power clean and jerk, keep the weight the same across all four sets and go heavy here.

13.2! The strategy for this open workout is to transition efficiently between movements and maintain a consistent pace throughout, not to kill yourself within the first 2 minutes. On the first Shoulder-to-Overhead, move directly from a power Clean into a push-press or push-jerk. After the last s2o, control the bar down to the floor (loading from the top down), and move straight into the first Deadlift. Do not drop the bar from the top, as it will bounce and you will need to wait for it to settle before pulling your first deadlift…thus wasting time. Don’t waste anytime getting onto those box jumps as this will be the brunt of the workout, catch your breath here, stay calm and crush every single minute of this wod today.
